The Dumbbell Bicep Curl is the most fundamental arm exercise. Using dumbbells allows each arm to work independently, preventing the stronger side from compensating and enabling a full supination (palm rotation) that activates the biceps brachii through its full function — both elbow flexion AND forearm supination. This dual action is something barbells and cables cannot replicate, making dumbbells essential for complete bicep development.

Step-by-Step Instructions

  1. Step 1

    1. Stand holding a dumbbell in each hand with arms fully extended at your sides, palms facing forward

  2. Step 2

    2. Keep your elbows pinned to your sides and shoulders back

  3. Step 3

    3. Curl the dumbbells upward by flexing at the elbows — do not swing your body

  4. Step 4

    4. As you curl, rotate your wrists outward slightly (supinate) to maximize bicep peak contraction

  5. Step 5

    5. Squeeze your biceps hard at the top for 1 second

  6. Step 6

    6. Lower under control over 2-3 seconds to full extension — the negative is where growth happens

Pro Tips

  • Do not swing — if your body moves, the weight is too heavy. Keep your elbows at your sides; they should not drift forward during the curl. Full range of motion is critical — lower to full extension and curl to full contraction. For variety: alternating curls, hammer curls (neutral grip for brachialis), concentration curls (seated, elbow on inner thigh for peak contraction).
