Barbell Squat

Target Muscle: Glutes Legs
Level: Intermediate

The Barbell Squat is the foundational strength exercise that builds total-body muscle, increases testosterone and growth hormone, and develops functional lower-body power. It targets the quadriceps, glutes, hamstrings, adductors, and spinal erectors simultaneously. No exercise builds overall leg mass as effectively. Whether your goal is bodybuilding, powerlifting, or general fitness, the barbell squat deserves a central place in your program.

Step-by-Step Instructions

  1. Step 1

    1. Set the bar in a power rack at upper-chest height

  2. Step 2

    2. Duck under the bar and position it across your upper back — choose high-bar (on traps) or low-bar (across rear delts)

  3. Step 3

    3. Grip the bar at a width that feels comfortable, squeeze your shoulder blades together to create a muscular shelf

  4. Step 4

    4. Unrack by standing tall, take 2-3 steps back, and set your feet shoulder-width apart with toes slightly out

  5. Step 5

    5. Brace your core (take a deep breath into your belly), keep your chest up, and break at the knees and hips simultaneously

  6. Step 6

    6. Descend until your hip crease is below your knee (parallel or deeper), then drive through your mid-foot to stand

Pro Tips

  • Depth matters — partial squats build partial strength. Aim for at least parallel (hip crease below knee). Keep your chest up throughout — looking down collapses your torso forward. Knees should track over your toes (or slightly out); do not let them cave inward. Breathe and brace: deep breath before each rep, hold during the descent, exhale at the top. Start with just the bar until form is perfect.
