Step-by-Step Instructions

  1. Step 1

    1. Set the bar at mid-thigh height and load plates

  2. Step 2

    2. Stand with feet hip-width apart, grip the bar at shoulder-width with an overhand grip, unrack

  3. Step 3

    3. Soften your knees slightly — they should maintain a ~15° bend throughout

  4. Step 4

    4. Initiate the movement by pushing your hips BACK, not by bending forward — imagine closing a car door with your hips

    5. Keep the bar in contact with your thighs as you lower until you feel a deep hamstring stretch (bar reaches mid-shin for most people)

Pro Tips

  • The RDL is a hip hinge, not a squat — your knees should not bend more during the lowering phase beyond the initial soft bend. Keep the bar touching your legs the entire time; if it drifts forward, you are rounding your back. Stop lowering when your lower back begins to round — hamstring flexibility determines your depth, not the weight. A common error is looking up too high (hyperextending the neck); keep your neck neutral with your spine.
