Cable Crossover / Standing Chest Fly

Target Muscle: Chest
Equipment: Cable Machine
Level: Beginner

The Cable Crossover is the premier isolation exercise for the pectoral muscles. Unlike pressing movements, cable flys keep constant tension on the chest throughout the entire range of motion — the cables never let the pecs rest. Setting the pulleys at different heights allows you to target the upper, middle, or lower chest fibers selectively. The crossover also engages the anterior deltoids and serratus anterior for a complete upper body aesthetic movement.

Step-by-Step Instructions

  1. Step 1

    1. Set both cable pulleys to shoulder height (for mid-chest) or high position (for lower chest)

  2. Step 2

    2. Select moderate weight on each stack and attach single-handle grips

  3. Step 3

    3. Stand centered between the two pulleys, take one step forward into a split stance for stability

  4. Step 4

    4. With a slight bend in your elbows (maintain this angle throughout), open your arms wide until you feel a deep chest stretch

  5. Step 5

    5. Squeeze your chest to bring the handles together in front of your body in a wide arc — imagine hugging a large tree

  6. Step 6

    6. Hold the contraction for 1 second, then slowly return to the starting position under control

Pro Tips

  • Keep a constant slight bend in your elbows — do not flex and extend them during the movement (that turns it into a press). Focus on squeezing with your chest, not your hands. For upper chest emphasis, set pulleys low and bring handles up to eye level. For lower chest, set pulleys high and bring handles down to waist level. Never use momentum — control both the stretch and contraction phases equally.
